Calling All High School & College Athletes: How to Stay On Top of Your Fueling Game This Summer with the Rule of 3s


Summer is the perfect time for high school and collegiate athletes to level up their nutrition—especially with longer training sessions, or pre-season prep. Without the structure of school days and team meals, many athletes find themselves under-fueled, fatigued, and/or dehydrated. That’s where the Rule of 3s comes in: a simple way to stay on track with performance nutrition all summer long.

What is the Rule of 3s?

The Rule of 3s helps athletes meet their energy and nutrient needs with three simple daily goals:

  1. Consume 3 Balance Meals Every Day
  2. Consume at Least 2-3 Snacks Every Day
  3. Do Not Go More Than ~3-4 Hours Without Fueling

Why It Works

  • 3 Meals: Starting with a balanced breakfast, then lunch and dinner, keeps energy levels stable throughout the day. Skipping meals can lead to muscle breakdown, poor recovery, and slower gains in strength or speed.
  • 2-3 Snacks: Mid-morning, afternoon, and evening snacks help fill in the energy gap between meals, especially for athletes with high energy needs. Looking to level up even further? Consider tacking on a carbohydrate-rich pre-workout or a carbohydrate + protein combination as a post-workout before and after exercise.
  • Eating at least every ~3 Hour (or more!): Consistent fueling ensures consistent performance!

Sample Day Using the Rule of 3s

  • Breakfast: Avocado toast with eggs & a banana on the side
  • Morning Snack: Cottage cheese with peaches
  • Lunch: Grilled chicken wrap with lettuce, tomato, & apple slices
  • Pre-Workout Snack: Clif Bar
  • Intra-Workout Fuel (& Hydration): Gatorade
  • Post-Workout Snack: Smoothie made with frozen fruits, & greek yogurt.
  • Dinner: Salmon, rice, roasted broccoli
  • Snack: Greek yogurt, Oreos, & berries

Pro Tips

  • Don’t wait to feel hungry—set reminders to eat if your schedule varies daily.
  • Hydration is key in the heat. Pair snacks with water or electrolyte drinks throughout the day.
  • Make meals social: summer is a great time to cook or eat with teammates or family.
